Cycle length is an average, so treat the times as a guide rather than a schedule to defend.
How sleep cycles work
Sleep runs in cycles of light sleep, deep sleep and REM. A full cycle averages about 90 minutes, and a night is typically four to six of them.
Waking at the end of a cycle, in light sleep, feels easier than being woken out of deep sleep. That is the whole idea behind timing a bedtime: to wake at 6:30 am with six cycles, you would go to bed around 9:15 pm, allowing about 15 minutes to fall asleep.
Where these calculators overreach is precision. 90 minutes is an average, real cycles run roughly 70-120 minutes, and they lengthen through the night as REM takes a larger share. Cutting sleep short to hit a calculated boundary usually costs more than the grogginess it avoids.

The stages within a cycle
- N1, light
- The transition into sleep. A few minutes, easily interrupted.
- N2, light
- The largest share of total sleep. Body temperature drops and heart rate slows.
- N3, deep
- Physical restoration and immune function. Concentrated in the first half of the night, and the hardest stage to be woken from.
- REM
- Dreaming, memory consolidation and emotional processing. Gets longer with each successive cycle, so most REM is in the second half of the night.

90 minutes is a population average. Individual cycles vary from roughly 70 to 120 minutes, and they lengthen through the night.
Total sleep and consistency matter more than cycle alignment. Adults generally need 7-9 hours.
How to calculate your sleep and wake times
Count 90-minute blocks back from your wake time, then add time to fall asleep.

Fix your wake time first. It is usually the constraint. A consistent wake time does more for sleep quality than a consistent bedtime.
Count back in 90-minute blocks. Six cycles is nine hours; five is seven and a half.
Add time to fall asleep. About 15 minutes. Going to bed exactly at the calculated time means being awake for the first part of it.
Prioritise total sleep over the boundary. If the choice is 7.5 hours ending mid-cycle or 6 hours ending neatly, take the 7.5.

Six cycles: 9 hours of sleep, so bed at 9:15 pm.
Five cycles: 7.5 hours, so bed at 10:45 pm. This is the usual target for most adults.
Four cycles: 6 hours, so bed at 12:15 am. A short night, workable occasionally.
Notice the gaps are 90 minutes. Missing a bedtime by 20 minutes does not mean waiting an hour and a half; just go to bed.

Partially. A night or two of extra sleep recovers some of the deficit, particularly for alertness, but it does not fully undo chronic restriction.
The bigger cost of a weekend catch-up is the schedule shift. Keeping wake time within about an hour across the week works better than large corrections.
A consistent schedule, a dark cool room, and no screens for an hour before bed. Caffeine has a half-life of around five hours, so an afternoon coffee is still working at bedtime.
If you are regularly awake for more than 30 minutes trying to sleep, get up and do something quiet in dim light rather than lying there. Persistent insomnia is worth raising with a doctor, and CBT-I is the recommended first-line treatment.

Cutting sleep short to hit a cycle boundary
Choosing six hours over seven and a half because it lands neatly on four cycles trades 90 minutes of real sleep for a prediction that was never precise.
Cycle length varies between people and across the night. Total sleep is the reliable variable; boundary timing is not.
Inconsistent wake times
Sleeping until 10 am at weekends and 6:30 am on weekdays is effectively a three-and-a-half-hour time-zone shift twice a week, sometimes called social jetlag.
A consistent wake time, even after a late night, does more for sleep quality than any bedtime calculation. It is the single most effective change most people can make.
