These are field-test estimates, and they carry error of roughly 10–15% against a proper laboratory test with a gas mask on a treadmill. The Cooper and 1.5-mile tests are maximal efforts: do not attempt them if you are unfit, unwell, or have heart disease.

This estimates VO2 max from a field test or from your resting and maximum heart rates.

It shows the result in ml/kg/min and where it sits against age and sex norms.

What VO2 max measures

VO2 max is the maximum volume of oxygen your body can use per minute during all-out effort, expressed in millilitres per kilogram of body weight per minute. It is the standard measure of aerobic fitness.

It matters well beyond sport. VO2 max is among the strongest predictors of all-cause mortality in the research literature, and the gap between low and moderate fitness carries a larger associated risk difference than smoking, diabetes or hypertension in several large cohort studies.

Unlike maximum heart rate, which is largely fixed by genetics, VO2 max responds strongly to training. Improvements of 15-20% over a few months are common in previously untrained people.

The Cooper test requires a hard 12-minute effort. The heart rate method needs only a resting and maximum rate, and is correspondingly rougher.

Measured on waking, before getting up, ideally averaged over several mornings.
Maximum heart rate
Measured if you have it, or estimated. The Tanaka equation is more accurate than 220 − age.
Age, sex and weight
Used for comparing against norms, and weight is already built into the ml/kg/min unit.

Rough VO2 max norms (ml/kg/min)

Untrained adult
Roughly 30-40 for men and 27-35 for women, varying considerably with age.
Recreationally active
About 40-50 for men and 35-45 for women.
Well trained
50-60 and above, typical of committed endurance athletes.
Elite endurance
70-85+. Values above 80 are rare and largely genetic in origin.
The direction of travel
VO2 max declines with age, and training substantially slows that decline.

What this assumes

Field tests and heart-rate methods are estimates. Laboratory testing with gas analysis is the accurate measurement.

The Cooper test requires a genuine maximal effort. A paced or conservative attempt underestimates, sometimes badly.

How to calculate your VO2 max

Either run a 12-minute test, or use the ratio between your maximum and resting heart rates.

  1. Choose a method. The Cooper test is more accurate and requires a hard effort. The heart-rate method needs no test at all and is rougher.

  2. For the Cooper test, warm up and go hard. Cover as much ground as you can in 12 minutes on a track or flat measured route. Pacing conservatively underestimates the result.

  3. Apply the formula. 2,400 m gives (2,400 − 504.9) ÷ 44.73 = 42.4 ml/kg/min.

  4. Compare against your age and sex. The absolute number means little without that context. Then retest in 8-12 weeks to see the trend.

A 5-point spread between methods is normal, which tells you how to read either: as a range, and as a baseline to improve on.

Covering 2,800 m instead would give 51.3, so 400 m of improvement is worth nearly 9 points.

Problems people actually run into

Pacing the Cooper test

The test assumes a genuine maximal 12-minute effort. Running it comfortably, or fading badly in the last three minutes, both underestimate the result.

Warm up properly and aim to finish barely able to continue. It is an unpleasant test, and that is what makes it informative.

Comparing your number to an elite one

Elite endurance athletes record 70-85+, and a large part of that is genetic. Measuring yourself against it is discouraging and tells you nothing useful.

The change that matters most for health is moving out of the lowest fitness category for your age, and that is achievable for almost anyone with consistent training.
