Thirst is a good guide for most healthy adults, and pale straw urine is a better daily check than any calculator. Drinking far more than needed can dangerously dilute blood sodium.
This estimates how much water to drink in a day, based on your body weight and adjusted for exercise, hot weather, pregnancy and breastfeeding.
It returns a target in both ounces and litres, and in glasses, so you have something practical to aim at rather than an abstract figure.
How much water you actually need
There is no single correct number. Water needs vary with body size, activity, climate, health and what you eat, which is why a one-size figure was always going to be wrong for most people.
The widely quoted eight glasses a day rule has no real scientific basis. It is thought to trace back to a 1945 recommendation that also said most of that water comes from food, a sentence which got dropped along the way.
The most cited modern figures come from the National Academies: about 3.7 litres a day for men and 2.7 litres for women in total water. Crucially that total includes food, which supplies roughly 20%, so the amount you actually need to drink is nearer 3.0 and 2.2 litres.
Fruit, vegetables, soup and yoghurt are mostly water. This is why the headline litre figures look higher than what you need to pour into a glass.
What to enter

- The main driver, because a larger body holds and turns over more water.
- Exercise a day
- Minutes of activity that makes you sweat. Roughly 12 extra ounces is added per 30 minutes, though heavy sweating in heat can need far more.
- Hot or humid climate
- Adds to the target. Humidity matters as much as heat, because sweat evaporates poorly in damp air so you lose more of it.
- Pregnant / breastfeeding
- Both raise fluid needs. Breastfeeding raises them substantially, since milk is mostly water.
The reference figures, and what they include
- Men (NASEM)
- About 3.7 L (125 oz) total water a day, of which roughly 3.0 L (100 oz) comes from drinks.
- Women (NASEM)
- About 2.7 L (91 oz) total, of which roughly 2.2 L (73 oz) comes from drinks.
- The 8×8 rule
- 64 oz, or 1.9 L. Easy to remember, no scientific basis, and low for most adult men.
- Half your weight in ounces
- A common gym rule of thumb. For a 135 lb person that is 68 oz, which lands close to the NASEM figure for women by coincidence rather than design.
- All drinks count
- Tea, coffee, milk and juice all contribute. Moderate caffeine does not dehydrate you, despite the common claim.

You are a healthy adult. Kidney disease, heart failure and some medications change fluid needs significantly, sometimes downwards.
This is a starting point, not a prescription. Thirst and urine colour are better day-to-day guides than any formula.
How to calculate your daily water intake
Start from body weight, then add for the things that make you lose more.

Start with body weight. Roughly half your weight in pounds, as ounces. A 150 lb person starts at about 75 oz.
Add for exercise. About 12 oz per 30 minutes of activity that makes you sweat, and more in heat.
Add for climate. Hot or humid conditions raise losses noticeably, even without exercise.
Check against yourself. Pale straw urine and no persistent thirst mean you are in the right range. Those beat any formula.
See a worked example: a 135 lb woman with 30 minutes of exercise

That is roughly 2.4 litres, or ten 8-ounce glasses.
It sits comfortably above the NASEM figure of about 73 oz of drinks a day for women, which is what you would expect once activity is included.

For many women, roughly yes. For most men it is low: the reference figure is about 100 oz of drinks a day, against 73 oz for women.
The eight-glasses rule is easy to remember and was never based on evidence. Treat it as a floor rather than a target, and adjust for your size and activity.
A common starting point is half your body weight in ounces. For a 135 lb person that is about 68 oz, and for a 200 lb person about 100 oz.

Yes. All drinks contribute to your total, and moderate caffeine does not dehydrate you despite how often that is repeated.
Caffeine has a mild diuretic effect, but the water in the cup more than covers it. Food adds roughly another 20% on top of what you drink.
Urine colour is the simplest check. Pale straw is about right; consistently dark yellow suggests you need more, and completely clear may mean you are overdoing it.
Thirst is a reasonable guide for healthy adults too, though it becomes less reliable with age, which is one reason older adults are more prone to dehydration.
Yes, though it is rare. Drinking very large amounts quickly can dilute blood sodium, a condition called hyponatremia, which is dangerous.
It usually happens in endurance events where people drink heavily while losing salt through sweat. Spreading intake through the day rather than forcing large volumes at once avoids it entirely.
The requirement changes little, but the thirst signal weakens with age, so older adults often drink less than they need without noticing.
Some medications, particularly diuretics, also increase losses. Drinking to a schedule rather than waiting for thirst is often advised for older adults.
Problems people actually run into
Chasing a litre target and ignoring what your body says
People fix on a bottle-per-day goal and keep drinking well past thirst because an app told them to. For a healthy adult, thirst and urine colour are better signals than any formula.
The formula is a starting estimate, not a quota. A cool day at a desk genuinely needs less than a hot day on site, and no calculator knows which one you are having.
Forgetting that food is part of the total
The often quoted 3.7 and 2.7 litre figures are total water, including everything you eat. Fruit, vegetables, soup and yoghurt are largely water.
Treating those numbers as a drinking target sets the bar around 20% too high, which is exactly the confusion that made the original eight-glasses advice go wrong in the first place.
